Here’s the simple postnatal flow I started with – no pressure, no guilt, just progress.


Step-by-Step: The “Calm Core” Postnatal Pilates Flow

🕐 Duration: 10 minutes💡 Goal: Gently reconnect to your core, release tension, and restore strength safely after birth.🪷 Tools: Mat or carpet, pillow or yoga block optional.


1. Core Breathing (2 minutes)

  • Sit or lie comfortably.
  • Place one hand on your ribs, one on your belly.
  • Inhale gently into your ribs; exhale slowly, drawing your belly inward and engaging your pelvic floor softly.

This reawakens your deep abdominals and builds mind-body connection – the true start of core recovery.


2. Pelvic Tilt (2 minutes)

  • Lie on your back, knees bent, feet flat.
  • Inhale, arch slightly; exhale, flatten your spine gently.Repeat 8-10 times.

Improves mobility, reduces back pain, and re-engages your core safely.


3. Heel Slides (2 minutes)

  • Keep your core engaged.
  • Inhale, slide one heel away; exhale, return it slowly.

Strengthens deep core stabilizers while protecting diastasis recti.


4. Bridge Lift (2 minutes)

  • Inhale, press through your heels to lift your hips.
  • Exhale, lower one vertebra at a time.

Activates glutes and hamstrings – the foundation of postnatal stability.


5. Child’s Pose to Cat-Cow (2 minutes)

  • Kneel, stretch forward into Child’s Pose.
  • Then flow into Cat-Cow: inhale to arch, exhale to round.

Releases neck, shoulder, and back tension from feeding and carrying.
